How to Do the Wall Sit

Beginner legs exercise — bodyweight.

The Wall Sit is a beginner-level legs exercise that puts focused tension on the quadriceps, using no equipment. As an isolation movement it lets you target the quadriceps directly with less full-body fatigue, so it pairs well as an accessory after your main lifts. You can do it at home or while travelling — no gym required — which makes it easy to keep in your routine consistently.

How to perform it

  1. 1Stand with your back flat against a wall and walk your feet out until they are about two feet from the wall.
  2. 2Slide down the wall until your hips and knees are bent to 90 degrees, as if sitting in an invisible chair, with your knees stacked over your ankles.
  3. 3Hold this position, keeping your back pressed to the wall and your weight in your heels, for the prescribed time.

How to program the Wall Sit

  • Use the Wall Sit later in your workout as an accessory, after your main compound lifts.
  • Warm up with one or two lighter sets before your working sets to prime the movement.
  • Since the Wall Sit is held for time, aim for 3 sets of 20–45 seconds and stop the set when your form starts to break down rather than pushing to failure.
  • To progress, add reps, slow the lowering phase, or move to a harder variation once the current version feels easy.

Wall Sit alternatives

No space? These train the same quadriceps, grouped by what you have available.

Easier and harder variations

The Wall Sit is rated beginner. Regress while you build the pattern, progress once it feels easy.

What to pair it with

For a balanced session, pair the Wall Sit with a move for the opposing muscles — the Glute-ham Raise (hamstrings) or the Nordic Hamstring Curl (hamstrings). Alternating the two as a superset saves time, because one side rests while the other works.
